Finding and buying a lovely pair of wide-fitting trainers should be a relief, but for many of us, the trouble doesn’t stop at the width of the toe box. An incredibly common, highly frustrating problem is a tight instep—the top slope of your foot between your toes and your ankle.
I consider myself lucky because I don’t have a naturally high instep. However, following both of my ankle surgeries—and for approximately 18 months afterwards—the persistent swelling on the top of my feet caused this exact same painful problem. Even “wide fit” shoes would pinch across the top bone.

If you have a naturally high instep, or if you experience regular foot swelling due to arthritis or fluid retention, you might find that even specialized wide-fitting trainers pinch, bite, or dig painfully into the top of your foot.
When a shoe fits perfectly everywhere else, you don’t want to return it.
Fortunately, you can safely stretch the instep of leather, canvas, and mesh trainers at home.

Here are the most effective, step-by-step methods to loosen a tight instep without ruining your trainers.
The Lacing Hack: Parallel (Window) Lacing
Before you buy any stretching tools or sprays, the absolute first thing you should try is changing how your trainers are laced. Standard criss-cross lacing creates a matrix of tight x-shapes directly over the highest point of your instep, compressing the sensitive nerves and blood vessels on the top of your foot.
How to do Parallel Lacing:
- Unlace your trainer completely.
- Thread the lace through the bottom two eyelets so you have a straight horizontal bar.
- Instead of crossing the laces over to the opposite side, run each lace straight up the inside of the shoe to the next eyelet up on the same side.
- Thread them out through those eyelets, then run them straight across to the opposite side to form a second horizontal bar.
- Repeat this up the shoe, creating a “ladder” or “window” effect over the top of your foot.
Why it works: This removes the diagonal cross-pressures entirely, giving your instep an extra few millimeters of breathing room instantly.

The Professional Route: Two-Way Shoe Stretchers
If altering the laces isn’t enough, you need to physically expand the material. A standard shoe tree will only maintain a shoe’s shape, but a mechanical Multi-Way Shoe Stretcher can actively expand the width of the toe box and the height of the instep.
Just something to bear in mind, if you have always had a high instep, but don’t particularly have wide feet, a dedicated vamp stretcher may be a cheaper alternative, however as we age, our feet are likely to spread.
How to use an instep stretcher:
- Look for a wooden or heavy-duty plastic stretcher that features an adjustable “instep block”—a raised plastic piece that sits on top of the wooden foot block.
- Insert the stretcher into your trainer.
- Turn the metal handle clock-wise to lengthen the stretcher until it fits snugly.
- Turn the secondary wheel to raise the instep block upward, lifting the roof of the trainer.
- Leave the stretcher inside the shoe for 24 to 48 hours.
The Material Booster: Rubbing Alcohol or Stretching Sprays
If your wide-fit trainers are made of genuine leather, suede, or stiff canvas, mechanical stretching works significantly better when paired with a liquid stretching solution.
- Commercial Stretching Sprays: These alcohol-based sprays are designed to deeply saturate the fibers of leather, making them highly pliable and willing to hold a new shape.
- The DIY Method: Mix equal parts rubbing alcohol (isopropyl alcohol) and water in a clean spray bottle.
The Step-by-Step Process:
- Generously spray the inside and outside of the trainer directly where the instep is tight.
- Immediately put on a pair of thick hiking socks (or two pairs of regular socks).
- Slip your feet into the damp trainers, lace them up comfortably, and walk around your house for 30 minutes.
- As the alcohol evaporates, the leather will dry and permanently mold to the expanded shape of your foot.
The Heat Method (For Leather and Synthetic Suede Only)
Warning: Do not use this method on delicate mesh or glued plastics, as high heat can melt the adhesive bonding the sole to the upper shoe.
For stubborn leather panels across the instep tongue, gentle heat can help relax the material.
- Put on two pairs of thick winter socks and force your feet into the tight trainers.
- Take a household hairdryer, set it to medium heat, and aim it directly at the tight instep area for 20 to 30 seconds. Keep the dryer moving to avoid scorching the leather.
- Flex your foot up and down while the heat is applied to stretch the leather fibers.
- Turn off the hairdryer and continue wearing the shoes until the leather completely cools down.
Knowing When to Walk Away
While leather, suede, and heavy canvas respond beautifully to mechanical stretching and sprays, modern synthetic fabrics (like rigid plastics, nylons, and heavily glued sports meshes) have a “memory” and will often snap right back into their original shape.
If you have tried parallel lacing and an instep stretcher for 48 hours and the trainer still causes a throbbing pain across the top of your foot, the shoe shape is simply wrong for your anatomy. For severe comfort issues, it is always safer to look for specialized brands that offer extra depth in the upper—such as Cosyfeet or DB Wider Fit Shoes—which are designed from the ground up with high insteps and swelling in mind.
